Basics of Training
The foundational ideas behind getting stronger. Principles, physiology, readiness, and effort.
If you read one page before everything else, read this one. It covers the ideas the rest of the Library assumes: what training actually is, how the body responds to it, when you're ready to begin, and how hard to push.
Core principles
Training is the deliberate application of stress to drive adaptation. A few principles sit underneath everything else:
- Overload: to get stronger, you have to ask the body to do slightly more than it's used to. Without a reason to adapt, it won't.
- Progression: overload only works if it accumulates. Adding a little weight, a rep, or a set over time is what turns single workouts into results.
- Specificity: you adapt to what you do. Training for strength, endurance, and size pull in different directions; the closer your work matches your goal, the better the carryover.
- Recovery: adaptation happens between sessions, not during them. The stimulus is the stress; the result is built while you rest.
- Individuality: starting point, age, sleep, and stress all change how much work you need and can absorb. Principles are universal; the right dose is personal.
These principles never change. The art is in applying them; that's what Programming is about.
Basic physiology
You don't need a degree to train well, but a working model helps you make sense of why a program is built the way it is.
- Muscle adapts to tension. Challenging a muscle through a full range of motion, repeatedly and progressively, is the core driver of getting stronger and bigger.
- Energy comes from different systems. Short, heavy efforts run on stored fuel; longer efforts shift toward aerobic energy. Which one you tax depends on how hard and how long you work.
- Stress is systemic. A hard session taxes more than the working muscle: the nervous system and overall recovery capacity are shared across everything you do.
- Adaptation follows a curve. Stress dips your capacity, recovery returns it, and (if the dose was right) leaves you slightly above where you started.

When should I start?
Now, almost certainly. You don't need to be fit, lean, or "ready" to begin; training is how you become those things. A few honest checkpoints:
- No medical red flags. If you have a condition, injury, or are returning from one, clear it with a professional first. This is education, not medical advice.
- You can commit to consistency over intensity. Two or three sessions a week you actually keep beats a perfect plan you abandon.
- You're willing to start light. Beginners make the fastest progress and have the least room for error in technique. Starting easy isn't wasted time; it's where the foundation is built.
The most common beginner mistake isn't doing too little; it's doing too much, too soon, and stalling on recovery. Start conservatively.
Effort
How hard you push is a variable you control on every set. Two tools describe it:
- RIR (Reps In Reserve): how many more reps you could have done before failing. Stopping with 2 RIR means you had two reps left in the tank.
- RPE (Rate of Perceived Exertion): the same idea on a 1–10 scale, where 10 is true failure. RPE 8 is roughly 2 RIR.
Most productive training lives a few reps shy of failure. That's hard enough to drive adaptation, but not so hard that it wrecks recovery or technique. Reserve true failure for rare, deliberate moments; it costs more than it usually gives.
Effort is prescribed by a program and judged by you. Learning to estimate RIR honestly is one of the most useful skills a lifter develops.
